You should hold roughly 85 to 92 per cent of your maximum heart rate for most of a HYROX race. High threshold, but below the redline you can only sustain for a few minutes. The practical target for amateurs is a controlled "comfortably hard" effort on the runs that lets you keep moving through stations, spiking higher only on the sleds and the final push. Blow past that ceiling early and the back half collapses.
Why is heart rate a useful race gauge?
When I was building THETA BLUEPRINT, heart rate kept proving to be the most honest real-time signal an amateur has. Pace lies on tired legs, but your heart rate tells you the true cost of what you are doing. HYROX sits mostly at threshold, the intensity you can hold for tens of minutes but not indefinitely. The whole game is spending time just under your unsustainable ceiling and avoiding the spikes that force an early crash. It is a pacing problem, and heart rate is the dashboard. It is also a fitness problem underneath: the higher you push the threshold and Zone 2 base in training, the more work you can do at any given heart rate, which is precisely what THETA BLUEPRINT builds so you can hold race pace without redlining every time you leave a station.
What happens if you run too hot early?
Push above your threshold in the first few runs and you accumulate an oxygen and lactate debt you cannot clear while still racing. The physiology is unforgiving: once you are over the line, every subsequent station and run compounds the deficit, and your pace falls off a cliff around run five or six. This is the single most common amateur error. Starting on adrenaline at 95%+ and paying for it across the entire back half. The fix is discipline in the opening 15 minutes, when it feels easy and you most want to go.

How do you use heart rate on race day?
Treat your monitor as a governor for the first half and a motivator for the second. Follow this approach.
- Know your true max and threshold from testing, not a generic age-based formula.
- Cap the first two runs a few percent below your sustainable ceiling, even if it feels too easy.
- Accept heart-rate spikes on the sleds and carries. They are strength efforts, not pacing failures.
- After each station, re-settle over the first 100-200m rather than sprinting your heart rate up.
- From run six onward, let the ceiling rise progressively and spend everything on the last run.
"Heart rate is the one number that will not let an amateur lie to themselves on race day. Build the plan around holding just under your ceiling for the first half, and you have already solved most of HYROX pacing," says Michael Snook, CTO, THETA.
Why the number you should chase is threshold, not max
Percentage of max is a useful shorthand, but it hides the number that actually governs the race: your lactate threshold, the intensity at which lactate starts accumulating faster than you can clear it. For most trained amateurs that sits somewhere around 88 to 90 per cent of max heart rate, which is why the sustainable band lands where it does. The runs should live at or just under that line. Everything above it is borrowed, and HYROX makes you repay the loan with interest on the far side of the roxzone.
The reason max-based percentages mislead is that two athletes with the same max can have very different thresholds. A runner with a deep aerobic base might hold 90 per cent for forty minutes; someone strength-dominant might tip over at 85. Pace them off the same generic band and one under-races while the other blows up. Find your threshold from a hard field test, for example a 30-minute time trial where you average your heart rate over the final 20 minutes, and pace the runs off that specific number rather than a formula.
There is a second layer worth understanding. The whole point of aerobic training is to shift more work under that threshold line, so the same 90 per cent effort buys you a faster run split this block than last. Should everyone race by heart rate?
Heart rate is a superb training and pacing tool, but it lags. It takes a minute or two to reflect a change in effort, so on short surges it can mislead. The best approach pairs it with perceived effort: use heart rate to confirm you are not drifting over threshold on the runs, and use feel to manage the fast transitions where the monitor cannot keep up. For athletes new to pacing, heart rate is the more reliable teacher; experienced racers increasingly race on calibrated feel, with heart rate as the safety net.

Does a wrist heart-rate monitor work for HYROX?
It works for the runs but struggles at the stations. Wrist-based optical sensors are thrown off by the gripping, carrying and forearm tension of the sleds, wall balls and farmers carry, so the reading can lag or jump exactly where you least want to trust it. If you pace by heart rate, a chest strap is far more reliable across the whole race. If you only have a wrist monitor, lean on it for the runs and switch to perceived effort on the grip-heavy stations rather than chasing a number that the hardware cannot read cleanly.
Can I race HYROX without a heart rate monitor?
You can, using perceived effort, but a monitor gives amateurs a far more honest gauge of pacing than feel alone, especially in the adrenaline of the opening runs. If you race by feel, aim for "comfortably hard you could just about hold a few words" on the early legs.
