The goal is to arrive at the start line already breathing hard and neurally switched on, so the opening 1km run feels controlled rather than a shock to a cold system.

The pattern is consistent: the best athletes treat the warm-up as part of the race, not a formality before it. That is the single most copyable thing they do.
Why does the warm-up matter so much in HYROX?
HYROX starts with a 1km run, and that opening kilometre is where amateurs most often ruin their race by spiking their heart rate on a cold body. The physiology behind this is specific. A cold muscle is a slower muscle: its enzymes work more sluggishly, oxygen unloads from the blood less readily, and the vessels feeding your legs have not yet dilated to deliver the flow a hard run demands. Start cold and your body has to make up that gap in real time while you are already running fast, which drives your heart rate up faster than your pace warrants. That is the trap. You either push harder to hold pace and blow your rate sky-high in the first three minutes, or you back off and watch your target time slip away in the opening kilometre. Elites raise their core temperature and heart rate in advance, dilate those vessels, and switch the running muscles on, so the first run sits comfortably inside an already-primed aerobic system. The warm-up is not about loosening up; it is about starting the race in the right physiological gear.
What are the phases of an elite warm-up?
The structure is deliberate and progressive, moving from general to specific:
- Aerobic pulse-raiser (10-15 min): easy jog or row building gradually to raise core temperature and heart rate.
- Dynamic mobility (5 min): leg swings, lunges, hip openers, ankle work and shoulder circles: movement, not static holds.
- Build-up runs (5 min): 3-4 strides rising toward and slightly beyond race pace to wake up the running system.
- Movement primers (3-5 min): a few reps of wall-ball, a short sled push if available, and a light row to rehearse the patterns.
What should you copy, and what should you skip?
Copy the principles, scale the volume. You do not need the full 30-minute routine of an athlete chasing sub-60, but every amateur should raise their heart rate, do dynamic mobility and run a few build-ups before the gun.

How do you time the warm-up around your heat?
Finish close to the gun, not long before it. The physiological benefits of a warm-up (raised core temperature, primed heart rate, switched-on nervous system) start fading within 15-20 minutes of stopping. Elites work backwards from their exact start time so their last build-up run lands 5-10 minutes before they enter the pen. Warming up 40 minutes early because of nerves means you start the race already cooling down. Confirm your heat time, and reverse-engineer a 20-25 minute routine to end right on cue.
How do you warm up when the venue is packed?
Space is the real-world constraint, so have a compact plan. Warm-up areas at busy HYROX events get crowded, and you may not get a sled or clear running lane. Do the aerobic portion on any available erg or with a jog in whatever space exists, complete mobility in a small footprint, and use short shuttle build-ups if you cannot run in a straight line. Prioritise the pulse-raiser and build-ups above the movement primers if time or space is tight: raising your heart rate matters more than rehearsing a sled you already know how to push.
What do amateurs get wrong even when they warm up?
Plenty of amateurs do warm up and still start cold, because they make one of three predictable mistakes. The first is doing the whole routine an hour before their heat because they are nervous and want to feel busy, then standing in a queue losing all of it. The second is treating the warm-up as a workout: hard sled pushes, heavy wall-ball sets and near-sprints that leave the legs pre-fatigued rather than primed. The intensity should rise toward race pace and stop there, not exceed it. The third is skipping the build-up runs entirely, doing a gentle jog and some stretches, and never actually touching race pace before the gun. That last one matters most, because the specific thing you are trying to rehearse is running fast on tired-feeling legs, and a slow jog does not prepare the nervous system for it. If you copy nothing else from the elites, copy the three rising strides that finish just above race pace.
How do you tell your warm-up worked?
You will know within the first two minutes of the race. A good warm-up shows up as an opening kilometre that feels controlled and repeatable at your target pace, breathing that is elevated but not ragged, and legs that respond when you ask them to. A poor one shows up as a heart rate that spikes almost immediately, a sense of running through treacle, or a scramble to settle that eats into your rhythm well past the first run. If the opening kilometre consistently feels like an ambush, the problem is rarely fitness. It is that you keep starting the race before your body has arrived.

How long should a HYROX warm-up be?

Why do I blow up on the first HYROX run?
